Understanding the Numbers Behind Your Body

Believe it or not, exercise alone is not a weight-loss strategy.

There. We said it, which may sound unusual coming from a human performance centre.

We are, after all, in the business of training people. We believe in strength training, movement, conditioning and helping people perform better. But if your entire weight-loss strategy is simply “I need to exercise more,” you may be making the process considerably harder than it needs to be.

You can train five days a week and still struggle to lose weight. You can finish a hard workout and then unknowingly eat back the energy you just used.

You can follow a programme perfectly for three weeks, see the scale move, and then wonder why progress suddenly slows down. This is where understanding the numbers becomes important.

Weight loss isn't about finding the hardest workout. It starts with understanding how much energy your body uses, how much energy you consume, and how those two things interact over time.

And that is what we're going to break down.

Not another crash diet. Not another “burn fat fast” promise.

Just the basics that most people were never taught.

So, what actually causes weight loss?

At its simplest, changes in body weight are influenced by the relationship between energy consumed and energy expended.

Food and drinks provide energy. Your body uses energy.

That energy is required to keep you alive, digest food, move around, work, train, recover, and perform everything else your body needs to do throughout the day.

When energy intake is consistently lower than energy expenditure, body mass will generally decrease over time. When intake consistently exceeds expenditure, body mass will generally increase.

That sounds simple. But your body is not a calculator sitting on a desk.

Your energy requirements change. Your activity changes. Your appetite changes. Your training changes. Your body adapts as your weight changes.

This is why the old idea that weight loss can be predicted perfectly by one simple calorie equation is misleading. The National Institute of Diabetes and Digestive and Kidney Diseases notes that the body's response to changes in calorie intake and body weight changes over time, meaning simple calorie rules can overestimate expected weight loss.

So where do we start?

Before we start counting calories, we need to understand what your body requires in the first place.

What is BMR?

BMR stands for Basal Metabolic Rate.

Your BMR is an estimate of the amount of energy your body requires to support basic physiological functions while at rest.

Think about everything your body is doing even when you're not exercising:

  • Breathing

  • Circulating blood

  • Maintaining body temperature

  • Supporting your organs

  • Maintaining basic cellular function

You are using energy before you have even put your shoes on. Your BMR gives us an estimate of that baseline requirement. But here is where many people get confused:

Your BMR is not the number of calories you should automatically eat every day.

It is a starting point. Your actual daily energy expenditure is influenced by much more than your resting metabolism. And this is where things get interesting.

How do you calculate your BMR?

One commonly used predictive equation is the Mifflin-St Jeor equation.

For men:

BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5

For women:

BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161

The Mifflin-St Jeor equation was developed as a predictive equation for resting energy expenditure and is widely used as an estimate rather than a direct measurement.

Let's put that into practice.

Example

Imagine a 35-year-old woman who:

  • Weighs 80 kg

  • Is 165 cm tall

  • Is 35 years old

Her estimated BMR would be:

10 × 80 = 800

6.25 × 165 = 1,031.25

5 × 35 = 175

So:

800 + 1,031.25 − 175 − 161 = 1,495.25 kcal/day

Her estimated BMR would therefore be approximately 1,495 calories per day.

But this does not mean she should eat 1,495 calories every day.

Why?

Because she isn't lying in bed doing absolutely nothing all day.

She is living her daily life.

And living costs energy.

The important thing is understanding what the number represents.

It is an estimate to help establish a starting point, not a prescription that tells you exactly what your body must consume every day.

An important note from HPC

BMR and daily calorie calculations are estimates based on predictive equations. They are useful for establishing a starting point, but they cannot account for every individual factor affecting energy expenditure, nutrition, health or performance. These calculations should not be treated as medical advice or as a substitute for individualised assessment by a qualified professional.

And this brings us to the next important distinction.

BMR isn't your total daily calorie requirement

This is one of the most important things to understand.

Your body doesn't only use energy at rest.

Your total daily energy expenditure can be influenced by several components, including:

Basal metabolism

The energy required to maintain basic physiological functions.

Physical activity

This includes structured exercise such as strength training, running, cycling or sport.

Non-exercise activity

This is the movement you often don't think about.

Walking around the office. Taking the stairs. Cleaning the house. Standing. Shopping. Moving around at work.

Even small movements throughout the day can contribute to your overall energy expenditure.

Thermic effect of food

Your body also uses energy to digest, absorb, and process the food you eat.

Together, these factors contribute to your Total Daily Energy Expenditure (TDEE).

And this is where we begin to understand why two people who look similar on paper can have very different calorie requirements.

Your lifestyle matters more than you think

Let's take two people who are both:

  • 35 years old

  • 80 kg

  • 165 cm tall

  • Training three times per week

Their BMR estimate may be similar.

But now let's look at their lives.

Person A works from home, spends most of the day seated, drives almost everywhere, trains three times per week and averages 3,000 steps a day.

Person B works on their feet, walks regularly throughout the day, averages 10,000 steps, and also trains three times per week.

Same age.

Same weight.

Same height.

Same number of gym sessions.

But they don't necessarily use the same amount of energy every day.

This is why simply saying “I train three times a week” doesn't tell us everything we need to know.

Your training matters.

But so does everything you do between your training sessions.

So how many calories should you eat to lose weight?

This is where people usually want us to give them one number.

But there is a problem.

There isn't one universal calorie target that works for everyone. Your estimated daily energy requirements give us a starting point. From there, an appropriate calorie intake for weight loss generally needs to create an energy deficit that is realistic enough to maintain.

The key word is realistic.

If your calorie target leaves you constantly exhausted, hungry, distracted by food, and unable to perform properly in training, it may not be a strategy you can sustain. And if you cannot sustain it, it doesn't matter how perfect it looks on paper.

This is why weight loss should not be approached as: “How little can I eat?”

A better question is: “What approach can I maintain while still moving towards my goal?”

That distinction matters.

Where do protein, carbohydrates, and fats fit in?

Once you have an estimated calorie requirement, we can start looking at where those calories come from.

The three primary macronutrients are:

  • Protein

  • Carbohydrates

  • Fat

Each provides energy, but they also serve different roles within the body.

Protein

Protein provides approximately 4 calories per gram.

It plays an important role in maintaining and building body tissues, including muscle. Adequate protein intake can also be useful when managing body weight because protein contributes to satiety and helps support lean mass when combined with resistance training.

Carbohydrates

Carbohydrates also provide approximately 4 calories per gram.

They are an important source of energy, particularly when training and performing higher-intensity activity.

For someone who is exercising regularly, unnecessarily cutting carbohydrates simply because they are trying to lose weight may not be the smartest approach.

Fat

Fat provides approximately 9 calories per gram.

Dietary fat is also important for normal physiological function, which means removing fat from your diet completely isn't the answer either.

The point isn't to label one macronutrient as “good” and another as “bad.”

The point is to understand how they fit into the bigger picture.

How do you calculate calories from your macros?

This is where the numbers become practical.

The basic energy values are:

Macronutrient - Calories per gram

  • Protein - 4 kcal

  • Carbohydrate - 4 kcal

  • Fat - 9 kcal


So, for example, if a meal contains:

30 g protein

30 × 4 = 120 calories

40 g carbohydrate

40 × 4 = 160 calories

15 g fat

15 × 9 = 135 calories

The meal would provide approximately:

415 calories


Learning how to understand these numbers gives you something much more valuable than a temporary meal plan.

It gives you a skill. You begin to understand what you're eating rather than simply being told what you are allowed to eat.

And that distinction becomes particularly important when life doesn't go according to plan.

You don't have to eat perfectly

This is something we believe strongly at HPC.

Yes, you can eat something that wasn't on your plan.

Yes, you can go out for dinner.

Yes, you can have something you enjoy.

The problem is not one meal. The problem is when one meal becomes one day, one day becomes a weekend, and the weekend becomes the way you eat every week.

This is why we don't believe sustainable nutrition should create an unhealthy obsession with food.

A successful nutrition strategy has to work in the real world.

You have birthdays.

You have business dinners.

You have weekends.

You have holidays.

You have days when you're tired and don't feel like cooking.

The objective is not to eliminate these situations. The objective is to know how to navigate them. One meal doesn't make or break your progress. Your overall pattern does.

Why your weight may not change every week

This is another area where people often become frustrated. They follow their plan. They train. They eat well. Then the scale doesn't move, or it moves up.

That doesn't automatically mean the plan isn't working.

Body weight can fluctuate because of changes in factors such as hydration, food volume, sodium intake, glycogen storage, and other short-term changes in the body.

This is why looking at a single weigh-in can be misleading.

Instead, we want to look at trends over time. And weight is only one piece of information.

Depending on the person and the goal, we may also consider:

  • Waist measurements

  • Body composition

  • Strength

  • Training performance

  • Energy levels

  • Recovery

  • Daily activity

  • Consistency

  • How the person is actually feeling and functioning

The scale is a measurement. It is not the entire story.

This is where individualisation becomes important

You may have noticed a pattern throughout this article.

We keep saying estimate. That's deliberate.

A formula can give you a useful starting point. It cannot tell us everything about you. It doesn't know how much you actually move during the day. It doesn't know how you sleep. It doesn't know how you recover. It doesn't know how you respond to a particular calorie intake. It doesn't know how your training is progressing. And it certainly doesn't know whether the plan is realistic for your lifestyle.

This is why we don't believe in blindly handing someone a number and telling them to follow it forever.

Start with the best information available. Observe. Measure. Adjust.

That is a much more intelligent way to approach the process.

Weight loss should not come at the expense of performance

This is particularly important for people who train seriously.

If your only objective is to make the number on the scale smaller, you can create some very poor outcomes.

You may lose weight.

But what else happened? Ask yourself these questions:

  • Did you maintain your strength?

  • Did your training performance improve or decline?

  • Did you maintain lean tissue?

  • Are you recovering properly?

  • Are you sleeping well?

  • Are you constantly thinking about food?

  • Are you able to maintain the approach?

These questions matter.

We want people to become healthier, stronger, and more capable while moving towards the body-composition outcome they are trying to achieve.

That requires looking at the person rather than just the calorie number.

The goal isn't rapid weight loss. It's sustainable progress.

This is where we come back to the statement we started with.

Exercise matters.

Strength matters.

Movement matters.

Nutrition matters.

Recovery matters.

But none of these should be treated as an isolated solution.

If you want to understand weight loss properly, start by understanding the basics:

Your BMR gives you an estimate of your resting energy requirements. Your daily movement and activity contribute to your total energy expenditure. Your food intake provides the energy your body uses. Your macronutrients determine where those calories come from. And your results over time tell you whether your starting assumptions need to change.

That last part is important. Because your body is not a spreadsheet. The formula gives us a starting point. Your response gives us information.

And that information allows us to make better decisions.

Make it a life skill

You don't need to spend the rest of your life jumping from one diet to another. You don't need to restart every January. And you certainly don't need to punish yourself with more exercise every time you eat something you enjoy. What you need is an understanding of the basic principles that allow you to make better decisions consistently.

That is the real skill.

Once you understand how energy intake, expenditure, activity and nutrition fit together, you can start making informed choices in almost any environment.

You can eat out.

You can travel.

You can train.

You can have a social life.

And you can still understand how those decisions fit into the bigger picture. That is far more valuable than following another temporary diet.
